What Do We Need For Recovery?

Recovery isn't a one-ingredient job, it's a four-piece puzzle: carbohydrate, protein, fluid and electrolytes, all working together to refuel, repair and rehydrate before your next session. Nail all four and you bounce back faster; skip one and you're leaving performance on the table, no matter how good your protein shake is.

For rapid glycogen restocking, especially with less than eight hours until your next session, aim for up to 1.2 g/kg body mass of carbohydrate in the first few hours post-exercise 1, alongside 20-40g of protein to drive the muscle-repair response 2. For optimal recovery, aim to replace around 150% of fluid lost during exercise over the next 2-4 hours, using a sodium-containing drink to enhance fluid retention and restore electrolyte balance³.


The Science Of Recovery Meal Timing

The idea of a fixed ‘30-minute anabolic window’ is often overstated in sports nutrition. Timing is less rigid than once thought, but consuming a meal rich in carbs and protein in the hours around training, particularly soon after finishing, is a practical way to support muscle repair and recovery.

Spreading this across 3-4 meals a day stimulates more muscle protein synthesis over 12 hours than the same total dose split into fewer, larger servings⁴.

 

Isolated Protein vs Recovery Shakes

Not all protein powders are created equal. Isolated proteins, like whey protein isolate (WPI) or a vegan blend, are complete proteins: low in carbs, usually no added sugar, and easy to mix into a smoothie, porridge or milk. Great for hitting a precise protein target, but carb-light, so pair them with a meal or carb source to properly refuel glycogen too. Recovery shakes combine carbs and protein in one scoop for convenience, but check the label, many lean on simple sugars, some don't hit a high enough dose of either macronutrient, and most lack the fibre and fat of real food.

A carbohydrate-to-protein ratio of roughly 3:1-4:1 is the general target for a post-endurance-session recovery drink, closer to 2:1 after a strength-focused session⁵. You can achieve this through a whole food meal, a recovery shake or an isolate protein supplement + whole-food meal⁶.

 

Complete Recovery Meal Options

You don't need a supplement to recover well, though a good one makes life easier when you're tired or not hungry post-session. What About Casein Protein?

Casein is whey's slower, sleepier cousin. Also derived from milk, it digests far more gradually, trickling amino acids into your bloodstream for hours rather than delivering a quick hit. That makes it a poor choice straight after a hard session, you want fast-digesting protein then, but a genuinely smart one before bed, feeding your muscles slowly and steadily while you sleep, arguably the longest recovery window you get every single day.

A 40g dose of casein taken before sleep increases overnight muscle protein synthesis rates by around 22% compared with placebo⁸, and over 12 weeks of resistance training, this pre-sleep habit has been shown to support greater gains in muscle mass and strength than training alone⁹.
